Gut-Brain Axis 101: Which "Gut Feeds Mood" Claims Are Actually Backed by Science
Guys, I am absolutely obsessed with the idea of neuronutrition, or how our food choices impact how our brain functions. The reverse is also true: our brain impacts our food choices. It is all steered by the diverse little community of bacteria living in our digestive system. Fascinating, right?
I wanted to break this down for all of you, my favorite humans, because there’s a lot of talk on social media about the vagus nerve being the answer to all of your problems, or how fibermaxxing will absolutely 100,000% change your anxiety and depression. That’s not necessarily true (which explains 99% of the internet right?). Here’s what is.
What the Gut-Brain Axis Actually Is
The gut-brain axis is the two-way communication network between your digestive system and your central nervous system. It isn't one pathway — it's several, working together:
The vagus nerve — a direct physical connection running from your gut to your brainstem, carrying signals both directions. Most of the traffic actually flows upward, from gut to brain, not the other way around. Think of this as an information highway, telling your brain what is up.
The microbiome — the trillions of bacteria living in your intestines produce compounds that influence brain chemistry, including short-chain fatty acids (SCFAs) like butyrate, which support the gut lining and appear to have anti-inflammatory effects that extend to the brain. SCFA can literally make you more resilient to stress. I wrote a whole paper on it if you don’t believe me.
Neurotransmitter production — roughly 90–95% of your body's serotonin is made in the gut, though it's important to know this gut-derived serotonin largely doesn't cross into the brain directly. When I first started my nutrition studies as a wee lass, the number hovered around 60% of serotonin coming from your gut. Look how far we’ve come! Its role seems to be more about regulating gut motility and signaling to the vagus nerve than directly elevating mood. Too much gut motility= diarrhea and too little = constipation. We’re looking for goldilocks.
Immune and inflammatory signaling — an imbalanced gut microbiome (dysbiosis) can increase intestinal permeability and systemic inflammation, both of which are increasingly linked to mood disorders in the research. Intestinal permeability is also known as leaky gut if you’ve heard that one before. This is pretty key, as systemic inflammation can start with the gut microbiome and the gut lining, which is only one single cell thick!
What's Well-Supported
Chronic gut inflammation and dysbiosis are associated with higher rates of anxiety and depression in observational studies.
SCFA-producing bacteria (fed by fiber) support gut barrier integrity, which has downstream effects on systemic inflammation.
Severe, chronic stress measurably changes gut motility, permeability, and microbial composition — this relationship is well documented in both directions.
Some specific probiotic strains (often called "psychobiotics" which sounds very futuristic) have shown modest benefits for mood in clinical trials — but effects are strain-specific, not a blanket "probiotics help anxiety" claim. We use targeted probiotics in this case, as not everyone has a great reaction to them! I also utilize gut microbiome testing to make sure we’re supporting the individual.
Where the Evidence is Shaky
Most human trials on probiotics and mood are small, short, and use different strains — so headlines claiming "probiotics cure anxiety" are just plain false. Anxiety is also a complex condition, and we need to take into account lived experience.
A lot of the "gut feeds mood" content on social media conflates correlation with causation. Yes, people with depression often have different gut microbiomes than people without it. That doesn't mean an imbalanced microbiome causes depression, or that a supplement will reverse it. I think of a few key factors, like someone going through a period of depression might not have the energy to prep fiber-rich meals, or they might be isolated and not partaking in a social bacteria swap (good idea for a party? A microbiome swap? anyone?). All of these factors could change the microbiome, but as a result, not as a cause.
Fermented foods are genuinely gut-supportive, but the leap to "fermented foods will fix your mood" is not something the current evidence supports as a direct, reliable effect. Sure they have great benefits, but for some people with underlying GI issues, they could make everything bloated and worse.
What Actually Helps (Backed by What We Know)
Build a fiber-diverse diet — different fibers feed different bacterial species; variety matters more than any single "superfood."
Don't skip protein — amino acids are precursors for neurotransmitter synthesis, and steady blood sugar supports the vagal signaling that keeps gut-brain communication running smoothly.
Manage stress directly — because the vagus nerve carries signals both ways, stress-reduction practices have a measurable, gut-protective effect independent of diet.
If you have a diagnosed GI condition, work with a GI-focused clinician with a strong love of neuronutrition (I’m obviously referring to myself) before adding new supplements or fermented foods — for some conditions (like SIBO or histamine intolerance), fermented foods can worsen symptoms rather than help them.
The Bottom Line
The gut-brain axis is real, mechanistically fascinating, and an active area of research — but it's not a shortcut. There's no single food or supplement that will "fix" your mood through your gut. Similarly, vagus nerve activation is not the only tool to have in your arsenal to help improve mental health. What the evidence does support is that consistent, fiber-forward, protein-adequate eating — paired with stress management — supports the whole system your gut and brain share.
